Hybrid strength and conditioning with fun full-body variety
Kettlebell, with dumbbell and bodyweight options, plus mat if needed
Warm-Up
Duration: 8 minutes.
Instructions: Complete 2 rounds with smooth, steady movement. Use only bodyweight warm-up exercises and build gradually into the main work.
Main Block A
Format: Circuit - 45 sec work / 15 sec rest.
Time Cap: 9 minutes.
Instructions: Complete 2 rounds. Alternate upper-body and lower-body stations as written. Choose a load that leaves 2-3 clean reps in reserve.
Main Block B
Format: Circuit - 30 sec work / 30 sec rest.
Time Cap: 8 minutes.
Instructions: Complete 4 rounds. Keep the upper-body and lower-body alternation throughout the block and move with crisp form over speed.
Finisher
Format: Chipper.
Instructions: Complete the full rep list once, straight through in order, as fast as good form allows. Keep every rep controlled and finish strong.
Cool-Down
Duration: 7 minutes.
Instructions: Slow your breathing and relax into each position. Move gently and account for both sides where needed.
Beginner Level
Use 30 seconds of work in Main Block A and 20 seconds of work in Main Block B, with full rests as written. In the finisher, complete 15-10-6 reps instead of 21-15-9 and keep effort around 5-6/10. Your goal is to keep moving with tidy form all the way through.
Intermediate / Advanced Options
Option 1: In Main Block A, use a slightly heavier load on the presses and keep every work period unbroken.
Option 2: In Main Block B, add 2-3 reps within each 30 second work window while keeping clean movement quality.
Option 3: In the finisher, keep the same 21-15-9 structure and aim to complete it with steadier breathing and fewer pauses.
